The global rise in type 2 diabetes in recent decades has been accompanied by a shift in diet away from whole-grain staple foods toward highly refined carbohydrates such as white rice and refined flour. Now a group of researchers at the Harvard School of Public Health (HSPH) want to stem the tide by changing the color of the world’s rice bowl from white to a more nutritious brown.

To address the issue, researchers created the Global Nutritional and Epidemiological Transition (GNET) Working Group, a collaborative initiative between researchers from the Departments of Epidemiology and Nutrition at HSPH and their colleagues in Asia, Latin America and Africa. The group’s goal is to prevent the global diabetes epidemic by improving the carbohydrate quality of staple foods in the diets of people around the world.

Refined carbohydrates like white rice have a high glycemic index, which leads to rapid spikes in blood sugar that increase the risk of diabetes. Foods with a lower glycemic index, such as brown rice, are digested more slowly, resulting in a smaller and smoother change in blood sugar. But eating white rice and other refined carbohydrates like white bread is now firmly entrenched in many cultures around the world. In China, for example, highly polished white rice is considered a symbol of prosperity and brown rice a symbol of poverty.

The GNET group began a study in Shanghai, China, in 2008 to see if participants could switch from white rice to brown rice. The preliminary results of this study, led by Frank Hu, Professor of Nutrition and Epidemiology, were promising. This focus group study evaluated the awareness and acceptability of brown rice among 32 Chinese adults and explored the feasibility of introducing brown rice into the diet. Most participants ate white rice daily, and few had tried brown rice before. Before the tasting, most participants felt that brown rice was inferior to white rice in taste and quality. However, after trying brown rice and learning about its nutritional value, the majority showed a greater willingness to consume brown rice. In addition, most participants expressed their willingness to participate in a future long-term intervention study of brown rice.

In a subsequent pilot study, a total of 202 middle-aged adults were randomly assigned to a white rice or brown rice group and consumed the rice for 16 weeks. The study found fairly good compliance with the brown rice intervention. Although no overall differences in metabolic factors were found between the two groups, the brown rice intervention showed some benefits in improving HDL cholesterol and blood pressure in diabetics. The study demonstrated the feasibility of conducting long-term intervention trials of brown rice in a Chinese population.

GNET pilot studies are currently being conducted in eight other countries – Costa Rica, India, Kenya, Kuwait, Mexico, Nigeria, Puerto Rico and Tanzania – to assess the effect of replacing refined carbohydrates with whole grains, including brown rice, on blood pressure and blood glucose levels in populations at risk for diabetes and to assess the acceptability of such interventions in local communities. The results of these studies will form the basis for longer-term interventions, which are expected to begin in two years.

“We hope that this project will change global trends in the consumption of staple foods,” said Hannia Campos, lecturer in nutrition. “We expect the project will impact food policy, production and processing in a way that whole foods and legumes become the norm.” Campos was encouraged by “the willingness of academics, government officials and even industry to recognize the importance of this initiative and to participate as much as possible,” she said. “And it’s been inspiring to see how willing middle-aged adults at high risk for developing diabetes are to make these kinds of changes to improve their health.”

Foods high in nutrients can also contain many undesirable levels of chemicals, and sometimes too much of such foods can wreak havoc on your health. It’s also important to add variety to your meals and snacks to ensure you’re getting the balance of nutrients your body needs.

Here are some nutritious foods that you should definitely eat, as long as you don’t overdo it.

Brown rice

We’ve been told for years to cut back on white rice and replace it with whole grain brown rice. And while that’s good advice that gets you more fiber, vitamins, and minerals, it also comes at a price: arsenic. We’re not talking toxic levels in one serving or anything scary, but eating rice a few times a day (every day) isn’t a good idea. Excess arsenic is linked to an increased risk of heart disease and some cancers.

Rice absorbs more arsenic from the soil than many other grains, and brown rice has 80 percent more arsenic than white rice. That’s because arsenic accumulates in the outer layers of the grain, which are removed to make white rice. And it doesn’t matter if the rice is organic—any rice can still contain arsenic.

Instead: Enjoy brown rice as one of many whole grains in your diet a few times a week, but not every day. Swap it out for grains low in arsenic like quinoa, barley, buckwheat, and millet.

A scoop of tuna is an easy sandwich option, and raw tuna is a staple among sushi lovers. In fact, canned tuna is the second most consumed fish in the United States after shrimp — which is great since it’s a lean source of protein and high in heart-healthy omega-3 fats.

The problem is that albacore tuna (the second most commonly consumed species after skipjack) is a very large fish and spends a lot of time in mercury-laden waters. Methylmercury builds up in tuna, and eating too many servings per week can also build up in your body, affecting the brain and nervous system. Mercury toxicity can cause memory loss, vision loss, or problems regulating blood pressure. High mercury intake is particularly problematic in children, women of childbearing age, pregnant or breastfeeding women, as mercury affects the development of a child’s brain and nervous system. These groups should limit albacore tuna intake to no more than once a week.

Instead: Smaller tuna species, including skipjack and yellowfin tuna, have less mercury than albacore or bigeye tuna. When choosing canned tuna, look for “light” rather than “white” fish, and choose yellowfin rather than bigeye tuna for your sushi and sashimi. “Ahi” can refer to Yellowfin or Bigeye, so sushi lovers should ask what kind they’re getting.

Coffee is packed with beneficial antioxidants and can certainly help with alertness, so go ahead and start your day with a Java jolt. However, keep in mind that an average 8-ounce cup of coffee contains about 100 to 150 mg of caffeine, and it’s best to stay within 400 mg of caffeine per day (so about three or four 8-ounce cups of coffee) . When it comes to nutrition and food choices, most athletes look for the best food mix for nutrient density. They look for food with essential micronutrients for optimal health, growth and maintenance of structural tissues. The food should improve lean body mass and overall body composition. It should help fuel the body enough to support both intense and long workouts, but not so much that it leads to excess fat storage. These are important nutritional goals, but all of these must be achieved while limiting exposure to food sensitivities and anti-nutrients that lead to inflammation, disease, and negative side effects [3]. Balance is hard to find, but many athletes have found that rice can provide that extra energy without destroying body composition; but what kind of rice?

Dieticians and nutritionists often insist that people should eat brown rice and whole grains, citing the high protein and fiber content along with the lower glycemic index as justification. This isn’t necessarily the best advice to take, especially if you’re an athlete who trains hard all the time. It’s true that brown rice contains protein, but the protein from this grain is less bioavailable than protein that comes from animals. This means that the protein in brown rice isn’t as absorbable as the protein that comes from things with a face. Most of what’s in brown rice is actually wasted. The majority of your protein intake should come from an animal source [3].

Brown rice has also been reported to have high levels of inorganic arsenic, a toxin known to potentially cause liver, lung, kidney and bladder cancer. Some arsenic is just a naturally occurring mineral, but the inorganic kind comes from chemicals and pesticides. A researcher named Alan Aragon helped conduct two different research projects comparing the effects of white rice and brown rice on the body. See his results below:

The effect of brown rice on low protein intake was studied in five healthy young men. The faeces were weighed, the digestibility of the nutrients was determined and blood tests were carried out. Each subject followed a diet consisting mainly of polished rice for 14 days and a diet consisting mainly of brown rice for 8 days. Both diets contained 0.5 g protein per kg body weight. The brown rice diet had three times as much fiber as the polished rice diet. In the brown rice diet, fecal weight increased and apparent digestibility of energy, protein, and fat decreased, as did the absorption rates of Na, K, and P. Nitrogen balance was negative in both diets, but more negative in the brown rice diet . Phosphorus balance in the brown rice diet was significantly negative, but other minerals were unaffected by the diet. Plasma cholesterol and mineral concentrations were not significantly different between the polished rice diet and the brown rice diet. Comparing these results with standard protein intake data (Miyoshi, H. et al. (1986) J. Nutr. Sci. Vitaminol., 32, 581-589.) we concluded that brown rice improves protein digestibility and nitrogen balance reduced. [1]

As you can see, brown rice has some advantages over white rice in terms of protein and fiber content, making it technically more nutritious. BUT, as mentioned, it’s not that much more nutritious, just a little more, and the body isn’t able to utilize much of that protein or fiber.

Additionally, the anti-nutrients found in brown rice, known as phytic acid, make it a bad addition to your diet. Phytic acid limits the absorption of vitamins and minerals, which in the long run leads to adverse health effects and nutrient deficiencies. According to the Weston A. Price Foundation, phytic acid attacks important minerals and inhibits the enzymes we need to properly digest proteins and starches [2]. This means that brown rice can also prevent us from absorbing the good nutrients from the other foods we eat. Some of the reported side effects of brown rice include bloating, bloating, nasal congestion, lethargy, cramps, constipation, diarrhea, etc. all the fun stuff [1].

The argument nutritionists use regarding brown rice’s glycemic index has some validity, as it has to do with short-term spikes and chronically elevated insulin levels.
